7 Health Benefits of Vitamin C

Vitamin C is probably best known for its role in immune health, but its functions go far beyond helping your body fight infections.

This water-soluble vitamin also supports collagen production, helps your body absorb plant-based iron, acts as an antioxidant, and plays a role in several other important processes.

Because your body can’t produce vitamin C on its own, you need to get it regularly from your diet. Fortunately, it’s found in many everyday fruits and vegetables, including citrus fruits, bell peppers, kiwi, strawberries, broccoli, and tomatoes.

But what does vitamin C actually do for your health, and which benefits are supported by research?

In this article, we’ll look at the key health benefits of vitamin C, what research says about them, and where the evidence is still limited or mixed.

Benefits of Vitamin C

Vitamin C supports your body in more ways than you might realize. Here are the key benefits, from immune support and collagen production to iron absorption and antioxidant protection.

1. Supports a Healthy Immune System

Vitamin C plays an important role in normal immune function. It supports various immune cells and helps protect them from oxidative damage, contributing to the body’s natural defenses against infections.

But getting enough vitamin C doesn’t mean you’ll never get sick. Regular vitamin C supplementation generally does not prevent colds in the general population, although it may modestly shorten their duration and reduce their severity.

A Cochrane review of 29 trial comparisons involving more than 11,000 people found that regular vitamin C shortened colds by about 8% in adults and 14% in children.

The effect may be greater in people exposed to short periods of intense physical stress, such as marathon runners, skiers, and soldiers undergoing subarctic exercises. In these groups, regular vitamin C supplementation reduced the risk of developing a cold by about half (1, 3).

However, taking vitamin C after cold symptoms have already started has not consistently been shown to shorten the illness or reduce its severity (1, 3).

2. Helps Your Body Make Collagen

Vitamin C is required for normal collagen production. Collagen provides structure to your skin, blood vessels, bones, cartilage, tendons, ligaments, and other connective tissues.

This also makes vitamin C important for wound healing, because your body needs collagen to repair damaged tissue. When vitamin C intake is severely inadequate, collagen formation and wound healing can become impaired.

However, it’s more accurate to say that vitamin C supports normal collagen formation and tissue maintenance than to claim that consuming extra vitamin C will automatically prevent wrinkles, reverse skin aging, or dramatically transform your skin.

Getting enough vitamin C regularly through foods such as bell peppers, citrus fruits, kiwi, strawberries, broccoli, and tomatoes helps provide the nutrient your body needs for these processes.

3. Improves Absorption of Plant-Based Iron

If you get much of your iron from beans, lentils, leafy greens, whole grains, or fortified foods, adding vitamin C-rich foods to the same meal can help your body absorb more of that iron.

That’s because plant foods contain non-heme iron, which isn’t absorbed as readily as the heme iron found in animal foods. Vitamin C can improve non-heme iron absorption when eaten alongside it.

It’s an easy habit to build into everyday meals:

  • Bell peppers with beans
  • Tomatoes with lentils
  • Lemon juice over leafy greens
  • Strawberries with an iron-fortified breakfast
  • Kiwi alongside an oat-based meal

The combination matters more than making the meal complicated. A vitamin C-rich food paired with an iron-rich plant food can help make the iron in that meal more available to your body.

4. Acts as an Antioxidant

Vitamin C works as an antioxidant, helping protect your cells from damage caused by free radicals. It also helps regenerate other antioxidants, including vitamin E.

Researchers have also studied whether these antioxidant effects could help prevent or delay diseases linked to oxidative stress, but the findings are mixed.

It’s important not to overstate this benefit, though. Vitamin C’s antioxidant activity doesn’t mean that supplements can prevent every disease associated with oxidative stress.

5. Helps Produce L-Carnitine and Certain

Vitamin C has some less well-known roles that don’t get as much attention.

Your body uses vitamin C to help produce L-carnitine and certain neurotransmitters, which are involved in normal energy metabolism and nervous system function.

Because vitamin C is involved in carnitine production, carnitine deficiency has been suggested as one possible contributor to the fatigue and weakness seen early in scurvy. However, the exact role of vitamin C deficiency in carnitine production isn’t fully understood.

You don’t need to take a supplement specifically for this purpose. For most healthy people, a varied diet provides enough vitamin C for these normal biochemical processes.

This is a good reminder that vitamin C isn’t simply an “immune vitamin.” It participates in several processes throughout the body.

6. May Support Heart Health

Vitamin C may play a role in cardiovascular health because of its antioxidant properties and potential effects on factors such as blood pressure and cholesterol.

Vitamin C may have a modest effect on blood pressure. A 2023 review found that vitamin C supplementation reduced systolic blood pressure by about 3 mmHg. The effect was slightly greater in people with hypertension or diabetes, although longer-term research is still needed.

The evidence on cholesterol is less consistent. A 2016 review found that vitamin C supplementation did not significantly improve blood cholesterol or other blood lipids overall. Some groups, however, including people with abnormal lipid levels or low vitamin C status, experienced improvements in certain lipid measures.

Heart disease research has also produced mixed findings.

An analysis of 9 studies involving 293,172 people found only a weak association between dietary vitamin C intake and lower coronary heart disease risk. However, people taking more than 700 mg of supplemental vitamin C daily had a 25% lower risk of major coronary heart disease events in that analysis.

One important point: I would not end this section by implying that taking high-dose vitamin C prevents heart disease. The last study was observational, so it found an association, not proof that vitamin C caused the lower risk.

7. May Help Lower Uric Acid Levels

Vitamin C may also influence uric acid, a waste product produced when the body breaks down purines. Normally, the kidneys remove uric acid through urine. When too much builds up in the blood, gout can occur, causing sudden episodes of severe joint pain, swelling, and inflammation.

A review of 13 trials found that vitamin C supplementation significantly lowered blood uric acid levels. However, the reduction was modest, and more research is needed to determine whether lowering uric acid with vitamin C can actually prevent gout.

A later meta-analysis of 16 trials also found that vitamin C supplementation significantly lowered blood uric acid levels. The effect was stronger in some studies involving adults younger than 65 years, placebo-controlled trials, shorter interventions, and higher-quality studies.

So, while vitamin C may help lower uric acid levels, this doesn’t mean it can treat an existing gout attack or replace medication prescribed for gout.

Does Vitamin C Give You Energy?

Vitamin C doesn’t provide calories, so it doesn’t give your body energy in the same way that carbohydrates, protein, or fat do. However, that doesn’t mean it has nothing to do with energy.

Your body uses vitamin C in several biochemical processes, including the production of L-carnitine, a compound involved in energy metabolism.

Vitamin C also helps your body absorb iron from plant foods. Since iron is needed to make hemoglobin and transport oxygen throughout the body, getting enough vitamin C can indirectly support normal energy levels when it helps improve iron absorption.

If you’re feeling unusually tired, simply taking vitamin C isn’t necessarily the answer. Fatigue can have many causes, including inadequate sleep, iron deficiency, anemia, insufficient calorie intake, stress, or an underlying health condition.

The Bottom Line

Vitamin C is an essential nutrient that supports collagen production, immune function, wound healing, iron absorption, and protection against oxidative damage. It may also play a role in heart health and uric acid levels, although more research is needed.

For most people, a varied diet provides enough vitamin C. Supplements may be useful for those who struggle to meet their needs through food, but more isn’t necessarily better.

Consistent, adequate intake matters more than megadoses.
